In Premiere Pro, choosing between MOV and MP4 is not a separate setting — it is the Format menu. Adobe's export walkthrough says it in one line: "In Settings, select the appropriate Format, such as H.264 for MP4 or QuickTime for MOV, and choose a Preset like Match Source – Adaptive High Bitrate."
You do not pick an extension. You pick a Format — H.264 and you get MP4, QuickTime and you get MOV — and the Format determines which codecs and which options are available to you afterwards.
Where the choice actually happens
Adobe's route into the dialog is fixed: "Select File > Export > Media or use the keyboard shortcut Ctrl + M (Windows) or command + M (macOS)."
From there, Adobe gives a default recommendation rather than leaving it open: "Choose a format. H.264 is recommended for most online videos." For the preset, the same page recommends "Match Source – Adaptive High Bitrate preset for a quick and high-quality export. It automatically matches your sequence settings like frame size and frame rate, making things easier and efficient."
Both formats support Match Source — H.264 and QuickTime both appear in Adobe's table of formats that offer the Match Source option, so picking MOV does not cost you the automatic frame size and frame rate matching.
The container is not the codec
This is the part that causes most of the confusion, and Adobe states it directly in the import documentation: "Some filename extensions, such as MOV, AVI, and MXF, denote container file formats rather than specific audio, video, or image data formats. Container files can contain data encoded using various compression and encoding schemes."
Media Encoder's documentation repeats the same point for the export side, adding that it "can encode video and audio data for these container files, depending on which codecs (specifically, encoders) are installed."
So "I exported a MOV" tells you almost nothing about what is inside the file. Two MOVs off the same timeline can be an uncompressed monster and a light ProRes Proxy. That is why a MOV someone else sends you may or may not play, and why converting MOV to MP4 is so often the thing that makes a stubborn file behave.
What each Format actually offers
Adobe's Media Encoder format table is specific about what sits behind each one:

Two conditions attached to that table are easy to miss. On Apple silicon machines, Adobe notes that "Support for GoPro Cineform formats isn't available on Apple silicon computers" — the same note exists for P2 Movie and Wraptor DCP. And if you are on a trial: "All codecs are supported. However, HEVC is not supported during the trial period in Adobe Premiere and After Effects." A missing HEVC option during a trial is documented behaviour, not a broken install.
The one thing Adobe documents only on the MOV side: embedded captions
If your sequence has caption tracks, Premiere's export dialog offers four choices, including "Embed In Output File : Captions will be embedded in the video file as a separate stream. The caption text can be disabled or enabled when playing back the video on supported devices."
Then comes the constraint: "Note: Embedded captions are only available for certain formats such as QuickTime and MXF OP1a." Adobe's caption documentation gives the embedding list as MOV, DNxHD MXF Op1a and MXF Op1a.
If you need captions carried inside the file itself, that list is where to look. If you are delivering MP4, the documented alternatives are a sidecar file — Adobe lists SCC, MCC, XML, STL and SRT — or "Burn Captions Into Video", which Adobe describes as text "burned in" to the video that "cannot be disabled on playback." If you go the sidecar route and later want the subtitles visible in the picture, burning subtitles into the video does that without a round trip through Premiere.
The real reason to pick MOV: Rewrap
Here is the difference that actually changes your export time. Adobe documents a pass-through preset for a small set of formats:
"Certain formats like MXF OP1a, QuickTime, and DNxHR/DNxHD MXF OP1a include a Match Source (Rewrap) preset that allows video frames to "pass-through" the export pipeline without re-encoding from the source. This allows for faster exports and no loss of video quality."
The catch is stated just as plainly: "Rewrap presets can only be applied to sources that match the codec of the preset." And for QuickTime specifically, Adobe publishes the exact list. QuickTime Match Source (Rewrap) supports these codec combinations:
Animation
Apple ProRes (all 422 and 4444 variants)
DV (25, 50, and DVCPROHD)
GoPro CineForm
None (uncompressed)Adobe then spells out what happens if you are outside it: "If your source clips use codecs outside this list, QuickTime Match Source (Rewrap) displays a compatibility warning and is unavailable."
That is the cleanest decision rule on this page. If your footage is ProRes, Animation, DV or CineForm, MOV can come out of Premiere without being re-encoded at all. If it is anything else, the Rewrap preset is not an option and MOV gives you no speed or quality advantage over MP4 — it just changes what is wrapped around a freshly encoded stream.
The related mechanism is smart rendering: "Smart rendering avoids recompression during export by copying matching source data directly to the output file. This preserves maximum quality and reduces export time. Smart rendering works only when source codec, frame size, frame rate, and bit rate match export settings exactly." Note the four conditions — codec, frame size, frame rate and bit rate, all matching exactly. Note also which codecs appear in Adobe's smart rendering and Rewrap tables: AVC-Intra, DNxHD/DNxHR, ProRes, XDCAM, XAVC-Intra, DV, CineForm, Animation. H.264 and HEVC are not among them on those pages.
Already exported a MOV and need an MP4
Re-exporting from Premiere means opening the project, re-rendering the timeline and encoding again. If all you need is the other container, that is a lot of work for a file you already have.

- Delivering online or to social platforms? H.264, per Adobe's own recommendation, with a Match Source – Adaptive High Bitrate preset.

- Handing off to another editor who asked for ProRes or DNxHD? QuickTime — those codecs live under that Format.
- Need captions inside the file, not beside it? QuickTime or MXF OP1a, per Adobe's embedding list.
- None of the above? H.264. It is the default recommendation for a reason, and MOV buys you nothing here.

FAQ
Is MOV better quality than MP4 in Premiere Pro? Not by itself. Quality comes from the codec and its settings, not the container — Adobe describes MOV as a container format that can hold data "encoded using various compression and encoding schemes." MOV can be higher quality because ProRes and uncompressed options live under the QuickTime Format, not because of the wrapper.
Which format should I choose for YouTube or Instagram? Adobe's export guide recommends H.264 for most online videos, and its social publishing page says: "For best results, set Format as H.264 format and Preset as Match Source - Adaptive High Bitrate."
Why is the Match Source (Rewrap) preset greyed out? Because your source codec is not on the supported list. Adobe states that if source clips use codecs outside the Animation / ProRes / DV / CineForm / uncompressed list, the preset "displays a compatibility warning and is unavailable."
Can I export H.264 without re-encoding to save time? Adobe's smart rendering and Rewrap documentation lists AVC-Intra, DNxHD/DNxHR, ProRes, XDCAM, XAVC-Intra, DV, CineForm and Animation. H.264 and HEVC do not appear in those tables, so there is no pass-through path documented there for an H.264 export.
Why does my MOV export lack an audio track? Check the Multiplexer section, which Adobe says exists for "formats like H.264, HEVC (H.265), and MPEG": "When Multiplexing is set to None, video and audio streams are exported as separate files." Audio settings such as codec, sample rate and channel count are also format-dependent — check the current options for your Format in Adobe's official documentation.
